PNF stretching involves a three-phase approach: First, the muscle is passively stretched to its limit. Next, you perform an isometric contraction against resistance for 5-10 seconds. Finally, the muscle is passively stretched again, typically achieving a greater range of motion. This cycle can be repeated 2-3 times per muscle group. The technique works by fatiguing the stretch reflex, allowing muscles to relax more deeply and extend further than traditional stretching methods.
AIS focuses on isolating specific muscle groups through active contraction of the opposing muscle (reciprocal inhibition). Each stretch is held for just 2 seconds and repeated 8-10 times. This brief hold time prevents the stretch reflex from engaging, which typically activates after 3 seconds and causes muscles to contract defensively. By working with the body's natural mechanics rather than against them, AIS achieves sustainable flexibility improvements while minimizing injury risk.
Dynamic stretching uses controlled, sport-specific movements that gradually increase in reach and speed. Unlike static stretching, positions are not held. Instead, you move through ranges of motion 10-15 times per exercise. Examples include leg swings, arm circles, walking lunges, and torso rotations. The key is progressive movement that mimics your upcoming activity, whether that's running, weightlifting, or sports. This approach activates muscles, lubricates joints, and primes the nervous system for optimal performance.
Static stretching is performed by slowly moving into a stretch position until you feel mild tension, then holding that position for 15-60 seconds while breathing deeply and naturally. The stretch should never be painful. As muscles relax, you may be able to gently deepen the stretch. Most effective when performed after exercise when muscles are warm, or as part of a dedicated flexibility session. Each major muscle group should be stretched 2-4 times for optimal results. This classic approach builds sustainable flexibility over time.
Myofascial release can be performed using foam rollers, massage balls, or manual therapy techniques. Apply sustained pressure (30-90 seconds) to trigger points or tight areas until you feel the tissue soften and release. Roll slowly over muscle groups (about 1 inch per second) focusing on tender spots. When you find a particularly tight area, pause and hold pressure until discomfort decreases by 50-75%. Breathe deeply and avoid rolling over bones or joints. Regular myofascial work maintains tissue health and prevents adhesions from forming.
